ISO Lunge for Golf: Build Leg Strength and Resilience for Your Swing

the isometric lunge is a great golf exercise to build leg strength and resilience for your golf swing.

When most golfers think about building lower body strength, they imagine squats, lunges, or deadlifts. And while those are foundational to any good golf fitness program, one underrated tool we use often at Kinetix Golf Performance is the ISO lunge — a static hold that builds serious strength, stability, and control in the legs.

This exercise is part of our “A Block” warm-up phase, often programmed before heavier strength or power work. But don’t let the warm-up label fool you. ISO lunges bring the heat — especially when you dial in your form and add progressions.

What is an ISO Lunge?

An ISO lunge (isometric lunge) is a lunge position that you hold — instead of moving through reps — to challenge the muscles in a static, loaded position. Think of it like pausing in the middle of a lunge and freezing time there.

It targets your:

  • Quads
  • Hamstrings
  • Glutes
  • Calves
  • And even your core and hip stabilizers

This isn’t just about muscle burn — it’s about developing resilient, golf-ready legs that can absorb force, decelerate, and reaccelerate through your swing.

Why ISO Lunges Matter for Golfers

Golf may look like a smooth movement on the outside, but under the surface, there’s a huge demand on lower body strength, control, and sequencing. Your downswing starts from the ground up — and without strong legs that can create a stable base and control torque, you lose power and consistency.

Here’s what ISO lunges give golfers:

Improved muscular endurance for long rounds
Tissue resilience in quads, glutes, and hamstrings
Joint stability at the hips, knees, and ankles
Core activation to stay balanced and stacked
Preparation for strength and power work later in the session

And for our senior golfers or those rehabbing from injury, the isometric position is lower impact but still delivers major benefits.

How to Perform the ISO Lunge

  1. Start in a split stance — one foot forward, one back, hips square.
  2. Lower down so your front knee is at about 90 degrees and your back knee hovers just above the floor.
  3. Hold this position, keeping the torso tall, ribs stacked over pelvis, and weight evenly distributed.
  4. Maintain diaphragmatic breathing and tension in your quads and hamstrings.
  5. Start with 20–30 second holds per side, 2–3 sets.

Want to Increase the Challenge?

Try a heel-elevated ISO lunge. Lift your front heel off the ground, you increase quad recruitment and shift the demand higher up the chain — a fantastic progression to prepare for power training or hill-like loading patterns.

Where It Fits in Golf Workouts

At Kinetix, we place ISO lunges early in the workout as part of movement prep or A Block work. This primes the nervous system and builds tension in the muscle fibers — so when you get into dynamic lunges, step-ups, or power exercises later in the session, your body is ready.

We’ll often pair ISO lunges with mobility drills like adductor rock backs or 90/90 get-ups to get more out of the prep phase — before moving into loaded strength or speed blocks.

Final Thoughts: Train Your Legs Like a Golfer

You don’t need fancy equipment to build strong, golf-specific legs. You just need consistency, smart programming, and attention to the details — like breathing, joint stacking, and tension. The ISO lunge checks all those boxes.
